Beetroot is one of the few supplement ingredients with genuinely strong, replicated evidence behind it. It is also the ingredient where dosage matters most — and where the gap between research and supplement labels is widest.

How beetroot works

Beetroot is rich in dietary nitrate. Once consumed, nitrate is reduced to nitrite by bacteria on the tongue, then converted to nitric oxide in the body — a pathway entirely separate from the L-arginine route.

What makes this pathway interesting is that it works particularly well under low oxygen conditions, which is exactly the situation in working muscle during hard exercise. The L-arginine pathway requires oxygen; the nitrate pathway becomes more efficient as oxygen falls. They are genuinely complementary.

One practical consequence that surprises people: antibacterial mouthwash can blunt the effect, because it kills the oral bacteria that perform the first conversion step.

The performance evidence

The research base here is unusually good for a supplement ingredient. Consistent findings across multiple independent groups include:

  • Reduced oxygen cost for a given workload — you do the same work more efficiently
  • Improved time to exhaustion in endurance testing
  • Modest improvements in time-trial performance
  • Effects on blood pressure in some populations

Two important qualifications. Effects are most pronounced in recreational athletes rather than elite ones — highly trained individuals appear to have already optimised much of what nitrate influences. And the effect size, while real, is modest: worth having, not transformative.

The dosage that matters

This is where it gets specific. Studies showing performance effects typically deliver 300 to 600 mg of dietary nitrate, equivalent to roughly 5 to 10 millimoles.

In practice that means around 70 ml of concentrated beetroot juice shot, or 500 ml of ordinary beetroot juice, taken two to three hours before exercise. The timing matters because plasma nitrite peaks in that window.

Note that the meaningful figure is nitrate content, not the weight of beetroot powder. A label stating "beet root extract 100 mg" tells you nothing useful unless it also states nitrate content — and most do not.

The multi-ingredient problem

Set the research dosage against what a supplement gummy can hold and the problem is obvious.

Beetroot powder is typically around 0.3% nitrate by weight. Delivering 400 mg of nitrate from powder would require well over 100 grams of it. Concentrated extracts improve on this considerably, but not by enough to make a research-equivalent dose plausible inside a gummy that also contains six other actives.

This is not an accusation against any particular product — it is arithmetic that applies to the whole category. If a formula lists beet root extract among seven ingredients in a single daily gummy, the nitrate contribution is very unlikely to reach the range where the performance research applies.

Getting it right

If the beetroot effect is what you actually want:

  • Use concentrated beetroot juice shots with declared nitrate content, or eat whole beetroot
  • Time it two to three hours before exercise
  • Consider several days of consistent intake rather than a single dose
  • Skip antibacterial mouthwash beforehand
  • Check the nitrate figure, not the powder weight

Safety

Beetroot is a food and is very safe. Harmless red discolouration of urine or stool is common and not a cause for concern. People prone to calcium oxalate kidney stones may want to moderate intake, as beetroot is relatively high in oxalates. Because nitrate can lower blood pressure, anyone on antihypertensive medication should mention it to their doctor.

The honest verdict

Beetroot has some of the best evidence of any performance supplement — and it is also the clearest example of why dosage disclosure matters. The ingredient works. Whether the amount in your multi-ingredient blend does anything at all is an entirely different question, and one you cannot answer without a supplement facts panel.
